How the hydration planner works

Thirst lags behind fluid loss, so the plan replaces water on a schedule instead of waiting until you feel dry. The midpoint rate starts from effort — about 0.5 L/h for camp chores, 0.7 L/h for steady hiking and 0.9 L/h for hard efforts with big vert or a heavy pack — then adjusts for heat and body size.

The air-temperature multiplier runs from 0.85 below 10 °C to 1.45 above 32 °C, and a body-size factor adjusts only ±15% around a 70 kg hiker. Your personal range is the midpoint at −20% to +25%, and the upper number is hard-capped at 1.5 L/h. Water need to the next source is midpoint × moving hours; recommended carry rounds up to the nearest 0.5 L, and every liter weighs exactly 1 kg (2.2 lb).

Why 1.5 liters per hour is a ceiling, not a target

The American College of Sports Medicine notes that healthy kidneys cannot excrete more than roughly 1.0–1.5 L of fluid per hour during exercise. Drinking beyond your losses dilutes blood sodium — exercise-associated hyponatremia — which causes headache, confusion, seizures and occasionally death in otherwise fit hikers. When heat demand exceeds the cap the answer is sodium (roughly 300–700 mg/h), slower pace and shade, never forced water.

The sweat-rate test tab

The gold-standard field method is simple: weigh yourself dry before a steady 60–90 minute hike, weigh again towel-dried afterward, and record every milliliter drunk and urinated. Sweat loss (L) = (pre − post weight in kg) + fluid consumed − urine; divide by hours to get your personal L/h. Aim to replace about 80–100% of it on matching days, and treat any weight gain during exercise as an overhydration warning. Losing more than 2% of body weight is the ACSM threshold where performance and judgment deteriorate.

Urine color is your real-time gauge

Check at every break: pale lemon (levels 1–3 on the chart below the calculator) means you are tracking well; honey gold or darker means you are already behind. Completely clear urine all day can mean you are over-drinking.

为什么 1.5 升/时是上限而不是目标

美国运动医学会(ACSM)指出,健康人在运动中肾脏每小时最多排出约 1.0~1.5 升液体。饮水超过流失量会稀释血钠——运动相关低钠血症——可导致头痛、意识模糊、抽搐,体健的徒步者也可能因此死亡。当热需求超过上限时,正确做法是补钠(约每小时 300~700 毫克)、放慢速度、找阴凉,而不是硬灌水。

野外金标准方法很简单:在一次 60~90 分钟稳定徒步前擦干身体称重,结束后擦干再次称重,并记录喝入与排出的每毫升液体。出汗量(升)=(徒步前体重 − 徒步后体重,千克)+ 饮水量 − 尿量,再除以小时数即得到你个人的升/时。在类似天气里目标补回其中的约 80~100%;运动中体重增加则是饮水过量的警示。体重下降超过 2% 是 ACSM 给出的运动表现与判断力下降阈值。

尿色是实时仪表

每次休息都查看:淡柠檬黄(计算器下方量表 1–3 号)说明节奏不错;蜂蜜金或更深说明已经缺水。一整天尿液都完全透明,则可能喝多了。

No — over-drinking causes hyponatremia and can be more dangerous than mild dehydration, especially on efforts under four hours. How do I run the sweat-rate test correctly?怎样正确做出汗率测试?
Use the same accurate scale both times, wear the same dry clothing (or nothing), empty your bladder first, and weigh before drinking. After 60–90 minutes of steady effort, towel dry and weigh before recovery food or drink. Log every sip from pre-marked bottles and estimate urine against bottle volume. For easy hiking under an hour, normal meals usually suffice. Beyond that in heat, target about 300–700 mg sodium per hour (500–1000 mg/h for sweat rates above 0.8 L/h) — pretzels, salted nuts, broth or an electrolyte mix all count. Does this plan work in winter?这个计划冬天适用吗?
Yes — cold air reduces thirst and increases respiratory water loss, so dehydration is common on snow trips even though you feel less thirsty. What if the next source is farther than my carry capacity?下一水源太远、带不下那么多水怎么办?
When the balance shows a shortfall, treat it as a route-planning problem before the trip: add a collapsible bottle, cache water on the way in, plan a sterilizing boil or snowmelt point, or hike the dry stretch in the cooler morning hours with a pre-hydrated start.
